How this instrument works

IIFYM stands for "if it fits your macros," and the calculation reflects that philosophy in its order of operations. Protein comes first, sized to body weight rather than to total calories, because protein needs track lean mass, not energy intake. Fat comes second, set as a straight percentage of the day's calories. Carbohydrate is never chosen directly — it absorbs whatever calories remain once protein and fat have claimed their share, which is why the carbohydrate figure moves the most whenever an input changes.

That order sets IIFYM apart from a fixed-ratio plan like a ketogenic diet, where all three macros — fat, protein, and carbohydrate — are pinned as percentages from the outset and none of them floats. IIFYM fixes only two anchors. The third is arithmetic leftover, not a chosen target, and on a low-calorie budget paired with a high protein target and a high fat percentage, that leftover can shrink toward nothing.

The protein anchor itself comes from sports nutrition research rather than tradition. The International Society of Sports Nutrition's position stand on protein and exercise puts the useful range for building or holding onto muscle at roughly 1.4 to 2.0 grams per kilogram of body weight per day — a range this calculator's default target sits inside. Fat typically lands between 20% and 35% of calories: low enough to leave room for carbohydrate, high enough to support normal hormone production.

"If it fits your macros" is a claim about food choice, not about food quality: no single food is excluded by the framework, because the day is judged on whether its totals land on target, not on which foods supplied them. Worked example — 75 kg, 1.8 g/kg protein, 25% fat, 2500 kcal

Start with protein: 75 kg × 1.8 g/kg = 135 g, worth 540 kcal at 4 kcal per gram. Fat is set as a percentage of the whole budget: 25% of 2500 kcal is 625 kcal, or 625 ÷ 9 = about 69.4 g. Protein and fat together have claimed 540 + 625 = 1165 kcal, leaving 2500 − 1165 = 1335 kcal for carbohydrate. Divide by 4 kcal per gram and carbohydrate lands at 333.75 g — nearly two and a half times the protein figure, entirely because it was never fixed, only left over.

Change the inputs and only the shape of that leftover changes. A 60 kg person eating 2.0 g/kg protein at 30% fat on a 2000 kcal budget claims 120 g protein (480 kcal) and about 66.7 g fat (600 kcal), leaving 2000 − 1080 = 920 kcal, or 230 g of carbohydrate. Two different people, two different totals, the same three-step order: protein by weight, fat by percentage, carbohydrate by subtraction.

Questions

What does "if it fits your macros" actually mean?

It means food choice is flexible as long as the day's protein, fat, and carbohydrate totals land where they're set. No food is excluded by the framework itself — a meal built from whole grains and a meal built from candy can fill the same carbohydrate slot, provided the gram totals match. The philosophy governs totals, not ingredients; questions of fiber, micronutrients, and food quality sit outside what the calculator checks.

How is IIFYM different from a ketogenic macro split?

Order of operations. This site's keto calculator fixes all three macros as percentages of calories from the start — fat, protein, and carbohydrate are each assigned a share before any arithmetic runs. IIFYM fixes only two: protein by body weight and fat by percentage. Carbohydrate is whatever calories are left once those two are subtracted, so it moves whenever weight, protein target, fat percentage, or total calories changes, rather than sitting at a preset share.

Why is protein set by body weight instead of a percentage of calories?

Because protein needs scale with how much lean tissue there is to maintain, not with how much energy is being eaten. The International Society of Sports Nutrition's position stand on protein and exercise recommends roughly 1.4 to 2.0 g/kg per day for people training to build or hold muscle — a range independent of whether the calorie budget is 1800 or 3000. Can the carbohydrate figure come out at zero or negative?

Does hitting my macros automatically mean the diet is healthy?

No. Matching a protein, fat, and carbohydrate total for the day says nothing about fiber, vitamins, minerals, or how satisfying the food turns out to be.
